Don't ever do endurance running unless you actually interested in doing 21/42.
Sprints are much better for fat loss cause you giving it all in the short period of time because lets be honest you won't be able to keep up decent cadence for a mile or two and will eventually slide into a slow jog and that shit is stupid and pointless. If you want to lose fat start with walking and fucking walk for a few hours instead, its pretty much as effective as jogging but at least you won't lose your breath in 2 minutes and won't hurt your knees.
If you're at a point where you think its time to tone your ass go for sprints and run as fast as you can to failure then walk for a minute or two and do another sprint, 3-5 sets.
And honestly just go to gym, if you aren't physically impared on lifting it would be best thing you can ever do to your body.
And stop eating shit.
