a) figure out something that is more fun/pleasant that you can do in those contexts and practice doing it a few times and
b) make it difficult to do 4chan in those situations (delete it from history, delete apps from phone, block in in hosts file, whatever)
after a few times successfully doing something more fun and a few times failing to access 4chan your brain should start doing the other stuff by default
