What you probably need most is a) stretching and preparation instructions and b) form instructions. Those will get you started. There's plenty of couch to 5k plans, to get you off your ass and up to 5 k running. Form is essential in everything, and there's a right way to do it. Running generally is diluted down to 'high knees and pumping your arms properly', but a visual guide to that is much more didactic.

The most important thing when you're first starting out though is to know what an injury feels like versus what plain muscle soreness feels like. If your muscles are seizing like you're describing, you probably need some serious limbering up first.
